How to Structure a Cardio Week
A cardio week is not a mileage budget — it is a contrast. Two or three genuinely hard days against genuinely easy ones. The most common way to fail is not doing too little; it is grinding at medium intensity every single day.

Cap hard days at 2–3 per week; everything else is easy or off.
Average fitness: two sessions a week already moves the needle. Fitter than that: you will need three or more.

Pick by goal, not by popularity. All three obey the same rule: hard days stay separated, and easy days stay easy.
A. Build a base (3 days)
Two hard days sit three days apart with one easy session between them. Good if you want a cardio base and metabolic health, and lifting is not your main goal.
B. Lifting first, cardio second
Meta-analysis shows running alongside lifting measurably blunts strength and muscle gains; cycling does not. Session length is the strongest moderator — so cycling plus short sessions removes most of the interference.
C. Both matter equally
Hard cardio days are offset from lifting days, and the week keeps a hard–easy–hard–easy rhythm. Suits team sports, combat sports, and CrossFit-style demands.
Build your own week in three moves
Step 1: Decide which system you are training
Match the battery to the event. Under 10 seconds is the phosphagen system — short sprints with full recovery. Ten seconds to two minutes is glycolytic — intervals with incomplete rest. Beyond two minutes it is aerobic. Worth knowing: aerobic supply overtakes anaerobic at roughly 60–75 seconds of all-out effort, much earlier than most people assume.
Step 2: Place your hard days
Two or three per week, at least a day apart. Treat that as a ceiling, not a target — a week with modest total load but no variation (high training monotony) is the pattern most associated with overtraining and illness.
Step 3: Make the remaining days genuinely easy
Easy days exist to hold volume without adding strain. Keep them conversational — you should finish fresher than you started, not more tired. If you cannot fill a day easily, rest it. Do not pad the week with medium.

Cardio is a mileage game — more is better.
Intensity drives cardiorespiratory gains more than duration or frequency. Piling on mileage also only develops the aerobic system, which does little for power or repeated high-intensity efforts. Log intensity, not just distance.
If intervals are efficient, do them every day.
Intervals are a high-strain tool and have to fit inside your 2–3 hard-day budget. Doing them daily drives up monotony and chronic fatigue, and the quality of each session falls. They complement easy steady work rather than replacing it.

Across 17 studies and 437 athletes, polarised distribution only edged ahead on VO₂peak, and only in short blocks with highly trained athletes — time-trial and threshold outcomes showed no difference. Distribution is a rounding error next to total volume and hitting real intensity.
Doing both cardio and lifting means failing at both.
Interference is asymmetric: aerobic adaptations are largely spared, and the cost lands on strength and power. So if conditioning is your goal, add lifting freely. If strength leads, cycle instead of run, keep sessions short, and separate them — or lift first.
