What Truly Matters in a Strength Training Program?

How many days a week should you strength train? For most people, 2–4 lifting days with each muscle trained around twice is enough — but the split matters far less than weekly volume and continued progress.

The short answer

Health floor: 150–300 minutes of moderate cardio a week, plus strength work on 2+ days (WHO guidance).

Why twice per muscle is often more practical

Training each muscle once a week can still work when weekly volume is sufficient. The practical problem is squeezing all of that work into one session: later sets tend to lose quality and output.
Splitting the same weekly sets across two sessions usually makes quality and scheduling easier to manage. That makes twice per muscle a practical sweet spot, not a rule that makes once-weekly training ineffective; with volume matched, frequency and split matter little.

Weekly sets are the real dial

Volume — the number of hard sets a muscle gets each week — is one of the main variables you can program. For most people, 5–10 quality sets per muscle per week is a practical starting range; more may help when recovery supports it, but with diminishing returns.
One detail people miss: compound lifts give real work to the assisting muscles. Bench press trains your triceps, rows train your biceps — count those as about half a set each. If you only count direct work, you will underestimate what your arms and shoulders are already getting, pile on isolation work, and overshoot what you can recover from.

The other dial: make it harder over time

Volume decides how much work you do; progressive overload decides whether that work is worth anything. It has always been treated as common sense, but only recently did a trial isolate it properly — and the result is starker than you would guess.
In a within-person trial, both of a participant's arms trained the same exercise for the same 3 sets of 8–12 reps, three times a week, for eight weeks — identical weekly sets. The only difference: one side added load whenever it hit the top of the rep range, the other stayed on the same weight the whole time.

Why that design matters
Weekly sets were identical on both sides, so the near-doubling cannot be explained by doing more work — it comes purely from the work getting harder. Volume and progressive overload are two separate dials, not two names for the same thing.
Note the wording though: the non-progressing side still grew 11%, far above control. Progressive overload is a multiplier on how much you gain, not an on/off switch — a week where you fail to add weight is not a wasted week.

Stuck on weight is not stuck on progress

Progressive overload often gets narrowed to "add weight every week." But two controlled trials compared adding load against adding reps — one in trained lifters, one in beginners — and both found no significant difference in muscle or strength outcomes.
One more rep at the same weight and a bit more weight at the same reps are the same signal to the muscle: this was harder than last time.
Adding a set counts too — and it raises weekly volume at the same time, so it pays off on the dose-response curve as well.
There is a directional hint (neither reached significance): load leans toward strength, reps lean toward size.
So when the weight stalls, do not switch programs — look for progress in reps or sets first.

Your split matters less than you think

A meta-analysis of 14 studies covering 392 people settled this: once weekly sets are matched, split routines and full-body routines produce no significant difference in strength or size. A separate meta-analysis found the same for frequency — with volume equal, how often you train a muscle barely moves growth.

Five days does not mean lifting five days — the lifting days stay spaced out and the extra slots go to conditioning and mobility. It pushes weekly volume higher, but only pays off if your sleep and food keep up.

Where cardio fits

The idea that cardio eats your gains is overblown, but the interference is real and manageable. A meta-analysis of 21 studies found that running alongside lifting hurt both strength and size, while cycling did not — and long sessions interfered much more than frequent short ones.
Around lifting days, pick low-impact cardio — bike, rower, elliptical — over running.
Keep individual sessions short. Several short efforts beat one long grind.
Put cardio on separate days from lifting where you can, or at least a few hours apart.
If it has to be the same session, lift first — studies show about 7% better lower-body strength that way.
Do not cut cardio entirely to build muscle. Its health payoff is separate from what lifting gives you.

Four mistakes that quietly waste a week

Copying a 5-day split when you only train 3 days. Each muscle ends up trained once a week, with the window shut over 80% of the time.
Taking every set to failure. The extra growth is small, and the bill comes out of the next two days of training — and volume is what actually drives results.
A long run the day before leg day. The damage from running lands straight on the weight you can lift tomorrow.
Swapping programs every two weeks. You never get to see "this week I added 5 lb," which is the whole mechanism of progress.

About deload weeks

Deloads get recommended far more often than the evidence supports. In a 2024 trial, lifters who took a full week off mid-program came out with worse lower-body strength than those who trained straight through, with no difference in muscle size. The authors were blunt about it: reaching a genuinely overtrained state from lifting alone is unlikely.
If you do feel beaten up, cut the volume rather than stopping. Halve the sets, keep the movements and a moderate load, and let your body hold on to the motor patterns.
